Static vs dynamic stretching: what each is for

Both styles build range over weeks and accumulated time is the dominant variable, so the choice matters less than the argument suggests. Static holds do cost about five per cent of maximal force straight before an effort, and that decrement disappears if you finish your warm-up afterwards.

The static vs dynamic stretching argument is usually run as though one of them is a mistake. It is not much of an argument once you separate two things that get answered as one: what does this do to my performance in the next ten minutes, and what does this do to my range over the next six weeks.

The first question has a real answer with a real effect size, and the effect is smaller and more avoidable than the internet believes. The second has a duller answer: both work, and how long you spend matters more than which one you picked.

The short answer

  • Static is holding a lengthened position still. Best for building range, best after training or in its own session.
  • Dynamic is moving through a range under control, repeatedly. Best immediately before effort, because it warms tissue and rehearses the movement.
  • Long static holds right before a maximal effort do measurably reduce force output — by a few per cent.
  • That decrement mostly vanishes if you do the rest of your warm-up afterwards.

Static vs dynamic stretching

Static stretching means getting into a position where a muscle is long, and staying there. No bouncing, no movement. The classic dose is 20 to 60 seconds. The sensation should be a firm stretch and never sharp.

Dynamic stretching means moving a joint through its range repeatedly and under control — leg swings, cat-cow, thoracic rotations, controlled lunges. It is not ballistic bouncing, which is a third thing and a worse one: bouncing at end range takes you past where you control the position, and it has no advantage over the other two.

There is a fourth, PNF, which alternates isometric contraction with deepening. It has its own page: what is PNF stretching.

Limber treats the difference as grammar rather than philosophy. A dynamic move is counted in reps, one rep to one breath cycle, six to twelve of them. A static move is counted in seconds, held against an exhale-biased breath clock. A session opens with one or two dynamic moves, works through its main block, and closes on a long calm hold.

The performance question

This is where the argument came from, and the evidence is genuinely there.

Simic, Sarabon and Markovic meta-analysed the acute effects in the Scandinavian Journal of Medicine & Science in Sports in 2013. Static stretching immediately before maximal effort reduced maximal strength by around five per cent and explosive power by a smaller amount. That is a real, replicated finding, and if you are testing a one-rep max or sprinting off blocks it is worth avoiding.

Behm, Blazevich, Kay and McHugh reviewed the field in Applied Physiology, Nutrition, and Metabolism in 2016 and located the practical threshold: around 60 seconds per muscle group. Below that, the acute effects are trivial. The studies that produced dramatic decrements generally used long holds — several minutes on one muscle — which is not what anybody does before a training session.

Grade: reasonably solid on the direction, and routinely over-read on the magnitude. A few per cent off maximal force matters to a competitive lifter on a testing day. It does not matter to almost anybody else on almost any day.

The finding that rescues it

Blazevich and colleagues, in Medicine & Science in Sports & Exercise in 2018, embedded static stretching inside a full dynamic warm-up — stretch, then continue warming up properly — and found no impairment of athletic performance.

That reframes the whole dispute. The decrement in the earlier studies came from stretching and then going straight into the test. Put the rest of your warm-up after the stretching and it is gone.

So the honest instruction is not "never stretch before training". It is: if you are going to stretch statically beforehand, keep the holds short, and finish with movement.

Which one builds more range

Over weeks, both do, and the difference between them is smaller than the difference between doing it and not.

Thomas and colleagues, in the International Journal of Sports Medicine in 2018, examined stretching typology against duration and found that accumulated time was the dominant variable. Static, dynamic and PNF programmes all increased range of motion; how long you spent mattered more than which one you chose.

Static holds have a modest edge for passive range specifically, which is what most flexibility tests measure, and they are easier to dose honestly — thirty seconds is thirty seconds, whereas "ten leg swings" is however fast you swung. If your goal is a passive shape like the floor or a split, static work is the more direct tool. How long to hold a stretch covers the dose.

If your goal is active range — the arc you can produce yourself, under control — neither one is the strongest tool. Strength through a long range is. Afonso and colleagues' 2021 meta-analysis in Healthcare compared strength training against stretching for range gains and found no clear advantage for either, on a small and varied set of trials. What dynamic work is good at

Three things, and they are not range.

Raising tissue temperature. Warm muscle is more extensible and warm joints move further. This is the least controversial thing in the whole field, and it is most of why a warm-up works.

Rehearsing the movement. Swinging a leg before running or squatting to an empty depth before a loaded set puts the specific pattern through its range at low cost.

Not causing the acute decrement. Behm and Chaouachi's 2011 review in the European Journal of Applied Physiology found dynamic stretching is generally neutral or slightly positive for subsequent performance, where static can be slightly negative.

What dynamic work is not good at is producing large passive range gains quickly, because you spend very little time at end range: ten controlled swings might total a few seconds at your limit, against thirty seconds in one static hold.

How to use both in a week

A layout that follows the evidence rather than the argument:

  • Before training — dynamic, five to eight minutes, movements that resemble what you are about to do. If you want static holds in there, keep them short and put movement after them.
  • After training, or on its own — static, where the range work actually happens. You are warm, nothing maximal is coming, and long holds cost you nothing.
  • Range work as its own session — the most effective arrangement if range is the goal, because you are not sharing the time with anything.
  • Measure on a fixed schedule, cold or warm but always the same, and never straight after a stretching session. A reading taken warm and stretched is not your range — it is your range plus a few minutes of borrowed tolerance.

The toe touch test is the simplest reading for posterior-chain range, and the deep squat test covers the whole lower body as one screen. Both are free, and both state what they cannot see.

Where the evidence is weak

That stretching prevents injury. It has not been shown. Lauersen, Bertelsen and Andersen's 2014 meta-analysis in the British Journal of Sports Medicine found strength training cut injury rates substantially while stretching showed no significant effect, and Pope and colleagues' trial on 1,538 army recruits in Medicine & Science in Sports & Exercise in 2000 found pre-exercise stretching did not reduce lower-limb injuries. This is inconvenient for everyone selling stretching, ourselves included, and it is what the evidence says.

That dynamic stretching improves performance. Small and inconsistent. Most of the benefit attributed to it is probably the warming, not the stretching.

That static stretching before training is harmful in practice. Real in the laboratory, small in size, and largely removed by warming up properly afterwards. Anyone telling you it ruins your session is quoting an effect they have not looked up.

Anything about pain. Neither style has been shown to resolve a painful problem. If you have pain that radiates, numbness, weakness, symptoms that followed a fall or an injury, or back pain with fever, unexplained weight loss or a change in bladder or bowel control, that is a matter for a clinician who can examine you. Nothing on this page diagnoses or treats anything.

Should I stretch before or after a workout?

Dynamic before, static after, as a default. Movement before training warms tissue and rehearses the pattern; long holds are better placed when nothing maximal is coming. If you want static work beforehand, keep the holds short and finish the warm-up with movement — a 2018 trial found no performance cost when stretching sat inside a full dynamic warm-up.

Does static stretching make you weaker?

Immediately afterwards, slightly. A 2013 meta-analysis found roughly a five per cent reduction in maximal strength after static stretching, and reviews put the practical threshold at about 60 seconds per muscle group. Below that the effect is trivial, and it fades quickly once you move again.

Which builds flexibility faster, static or dynamic?

Static, marginally, for the passive range that flexibility tests measure — but total accumulated time matters more than the style. A 2018 review comparing stretching typologies found duration was the dominant variable and all three main styles increased range of motion.

Is bouncing while stretching bad?

Ballistic bouncing takes you repeatedly past the point you control, and it has no demonstrated advantage over either static or dynamic work. Controlled movement through a range is dynamic stretching; throwing yourself into end range is not the same thing and is not recommended here.

Can I do both in the same session?

Yes, and it is a sensible arrangement: dynamic to open, static to close. Limber's sessions are built that way — one or two dynamic moves to warm up, a main block, then a long calm hold at the end with the breath slowed down.

Does dynamic stretching count as a warm-up?

Largely, yes, if it involves the muscles you are about to use and it raises your temperature. The warming is doing most of the work. Movement that resembles what you are about to do is better than generic swinging, for the same reason a rehearsal beats a lecture.
